Move Better, Feel Better: Simple Mid-Back Stretches That Make a Big Difference

Did you know improving your mid-back (thoracic spine) mobility can help relieve stiffness and discomfort in both your neck and lower back without directly touching those areas?

This is because the thoracic spine plays a crucial role in how the rest of your spine moves and functions. When it’s stuck or stiff, everything above and below compensates often leading to pain or poor posture.

Here are our top mid-back mobility exercises you can do at home:

1. Thoracic Extension Over Foam Roller

Great for reversing “hunchback” posture.

  • Lie on your back with legs straight

  • Place a foam roller or rolled towel behind your lower back

  • Extend backward over the roller

  • Hold for 10–15 seconds, then sit up

  • Move the roller slightly higher and repeat

2. Thoracic Extension with Pectoralis Stretch

Perfect for opening up the chest and spine.

  • Lay a foam roller vertically (parallel to your spine)

  • Lie back on the roller so both your head and hips are supported

  • Bring arms up to 90 degrees with palms facing the ceiling

  • Let arms rest on the floor

  • Hold for 60 seconds

3. Child’s Pose on the Foam Roller

Targets the spine, shoulders, and upper back.

  • Kneel down and place a foam roller in front of you

  • Sit back onto your heels

  • Reach arms forward on the roller, dropping your head between your shoulders

  • Breathe deeply and stretch for 30–60 seconds

4. Thread the Needle

Adds rotation and side stretch.

  • Start on all fours

  • Reach one arm under your body between your other arm and your legs

  • Let your shoulder and head lower to the ground

  • Hold and stretch through your side and upper back

  • Return to the start, then reach the same arm out and up toward the ceiling

  • Follow your hand with your head for a full spinal twist

  • Repeat on both sides
